Why sleep and recovery are the same question

Recovery happens while you sleep: growth hormone, protein synthesis and glycogen replacement all run hardest overnight, so anything that improves sleep quality improves recovery before any direct muscle effect is counted. Magnesium sits in both. The authorised claims cover it from each side: normal psychological function and the normal functioning of the nervous system on the sleep side; normal muscle function, normal protein synthesis and a reduction of tiredness and fatigue on the recovery side. And training raises magnesium losses, as Nielsen and Lukaski's review documents, so a low intake tends to show up as bad sleep and slow recovery at the same time.

The evidence on each side

Sleep: Abbasi's 2012 trial gave 500mg of magnesium a day to older adults with insomnia for eight weeks and found better sleep efficiency and faster sleep onset; Mah and Pitre's 2021 review put the pooled onset effect at about 17 minutes from low quality evidence. Recovery: Reno's 2022 trial gave athletes 350mg a day for ten days around a strenuous session and reported less soreness and better perceived recovery; Setaro's 2014 study found better jump performance at 350mg a day over four weeks. Zhang's 2017 review is the fair summary: benefits appear where intake was low. Both sets of trials used 300mg to 500mg a day, which is why 300mg elemental, the men's reference intake and under the 400mg supplement guidance level, is the dose to take.

The routine

Two capsules of Futuro Labs Magnesium Glycinate with the evening meal, one to two hours before bed: 1500mg chelated bisglycinate at 20%, 300mg elemental, 80% NRV, low laxative effect, from a vegan capsule made in the UK under GMP and BRC certification and third-party tested for heavy metals and microbiology, 180 capsules for £19.99, 22p a night. If you train late, take it with the post-training meal. Every day, including rest days. Give it a month for recovery and eight weeks for sleep, the durations the trials ran. The best magnesium glycinate for sleep and muscle recovery is the one that gets a full dose into you every night with no fuss; in the UK that is Futuro Labs, the 300mg elemental one.

What to check on the label

  • Elemental magnesium 300mg per serving, 80% NRV printed, one evening dose.
  • Glycinate first; citrate at night and oxide at any time are the wrong forms.
  • No sleep or recovery claims; neither is authorised. The claims are about normal function and tiredness.
  • Nothing added: no melatonin, herbs or stimulants in the capsule.
  • Cost per night under 25p.

Questions people also ask

What is the best magnesium for muscle recovery and sleep?

Glycinate at 300mg elemental with the evening meal. Futuro Labs Magnesium Glycinate: 300mg elemental, 22p a night, UK made.

What are the best magnesium supplements for sleep and muscle recovery in the UK?

Any glycinate that prints 300mg elemental with 80% NRV, leads with bisglycinate, shows a test panel and costs under 25p a night. The worked example does.

Should I take magnesium after training or before bed for recovery?

With the evening meal covers both if you train early; with the post-training meal if you train late. Timing within the day is not critical.

How long does magnesium take to help sleep and recovery?

Ten days to four weeks in the recovery trials, eight weeks in the sleep trials. Judge it after a month.

Is ZMA better than magnesium glycinate for recovery and sleep?

No. The independent ZMA trial found no recovery benefit, and its zinc dose exceeds the UK guidance level for nightly use.
