What magnesium is allowed to say about sleep, and what the research says

No magnesium product in the UK can claim to improve sleep, because no sleep claim has been authorised. The authorised wording is narrower: magnesium contributes to normal psychological function, to the normal functioning of the nervous system, and to a reduction of tiredness and fatigue. Those are the words you will see on honest labels.

The research is small but real. Abbasi's 2012 trial gave 500mg of magnesium a day to older adults with insomnia for eight weeks and saw better sleep efficiency, faster sleep onset and higher melatonin than placebo. Mah and Pitre's 2021 systematic review pooled the trials in older adults and found a modest reduction in the time taken to fall asleep, about 17 minutes, from low quality evidence. There are no good trials in lifters specifically. What we do know is that heavy training raises magnesium losses, and that people with low intake are the ones who respond to supplementation.

Why glycinate rather than citrate or oxide at bedtime

Sleep dosing means taking your magnesium in the evening, often with a smaller meal. Citrate pulls water into the bowel, which is why it is used at high doses for bowel prep; that is not a property you want at 10pm. Oxide has the opposite problem: it is barely absorbed, so most of the 400mg on the front never reaches you. Glycinate gives a full 300mg elemental dose with a low laxative effect, which is why it is the form most people who train settle on for sleep.

One honest note on glycine. Bisglycinate is magnesium bound to two glycine molecules, and glycine has its own small evidence base for subjective sleep quality at 3g doses. A supplement labelled as 20% magnesium is a buffered blend, and the glycine content is not printed, so do not count on it. Buy glycinate for the tolerance and the elemental dose, and treat any glycine as a bonus.

Dose and timing for someone who trains in the evening
